How this is calculated

Cycling training zones divide the spectrum from easy riding to all-out effort into five bands, each targeting a different physiological adaptation. The simplest method multiplies your maximum heart rate by a fixed percentage: Zone 1 (recovery) is 50–60%, Zone 2 (endurance) 60–73%, Zone 3 (tempo) 73–84%, Zone 4 (threshold) 84–94%, and Zone 5 (VO₂ max) 94–100%.

The more accurate Karvonen method accounts for fitness by using the heart-rate reserve (HRR = Max HR − Resting HR). Target HR = Resting HR + (HRR × zone %). A fit cyclist with a low resting HR will get higher absolute zone boundaries from the Karvonen formula, better reflecting their cardiovascular efficiency compared to the simple percentage of maximum method.

For the most reliable results use a measured maximum heart rate from a proper field test (e.g. a 20-minute all-out effort on a climb) rather than the 220 − age estimate, which can be off by 10–20 bpm. Zones should be recalculated if your fitness changes significantly.

Zone percentage cutoffs are very similar, but cyclists typically operate at a lower absolute heart rate than runners for the same perceived effort because cycling is non-weight-bearing and distributes effort across a larger muscle mass. Max HR measured on a bike is often 5–10 bpm lower than running max HR.

The Karvonen formula uses your heart rate reserve (Max HR minus Resting HR) so that two riders with the same max HR but different resting HRs get different zone boundaries. A lower resting HR indicates better cardiovascular fitness, which the Karvonen method correctly captures as a higher training zone floor.

Endurance training research consistently shows that 70–80% of training volume should be at low intensity (Zones 1–2) with 10–20% at high intensity (Zones 4–5) and minimal time in Zone 3. This polarised approach builds aerobic base while preventing chronic fatigue.
